A weekly meal prep plan is a short list of five dinners built around ingredients you buy once, so one grocery trip covers the whole week instead of a scramble every night.

This is the plan I hand to anyone starting meal prep for the first time. Five dinners, one shopping list, and a Sunday prep session that takes about ninety minutes.

The Five Dinner Framework
Pick five dinners that share two or three core ingredients, like a protein, a starch and a vegetable, but change the sauce or seasoning so nothing tastes repeated. Buying in bulk for a shared ingredient is what makes the shopping list short and the cost lower.
One Shopping List
- One protein, bought in bulk. Chicken thighs, ground turkey or a pork loin, portioned into five uses.
- Two starches. Rice plus tortillas or bread, so texture varies through the week.
- Three to four vegetables. A mix of something quick roasting and something raw for a salad.
- Three sauces or seasoning blends. This is what keeps five dinners from tasting the same.
- Pantry staples. Oil, garlic, onion, and whatever spices the sauces call for.
👩🍳 You'll find the complete list of ingredients below the recipe card.
The Sunday Prep Session
- Cook the whole batch of protein first, using a plain seasoning so it can go in any direction later.
- Cook the starches while the protein rests, using the oven and stovetop at the same time.
- Wash and chop every vegetable for the week and store them separately by how you plan to use them.
- Portion out one dinner into a container to eat within two days, and split the rest between the fridge and freezer.
- Make or portion the sauces last so they stay fresh and can be added right before eating.
A Sample Five Dinner Week
Here is how that looks with one batch of my slow cooker pulled chicken as the base. Cook it on Sunday along with a big pot of rice, and every dinner below starts with the hard part already done.
- Monday. Honey Soy Chicken Bowls, the chicken warmed in the sauce and piled over Sunday's rice.

- Tuesday. Simple Chicken Tacos, the same chicken tossed with taco seasoning and tucked into tortillas.

- Wednesday. Chicken Fried Rice, the best possible use for day old rice and any chopped vegetables left in the fridge.

- Thursday. Zucchini Boats With Chicken, a lighter night that was made for leftover chicken.

- Friday. Chicken Salad With Grapes and Pecans on bread or lettuce, a no cook dinner to close out the week.

Meal Prep Questions
How long does meal prepped food actually keep?
Cooked protein and starches keep three to four days in the fridge. Anything you will not eat within that window should go in the freezer the same day you cook it, not on day three.
Do I need special containers?
No. Any airtight container works. Glass holds up better to reheating and does not stain from tomato sauce, but plastic containers with a tight lid are perfectly fine to start.
What if I get bored eating the same five meals?
Change the sauce, not the whole plan. A different sauce or spice blend on the same base protein and starch feels like a new meal without adding to the shopping list.
Pick your protein, your two starches and three sauces, write the list, and give the Sunday session ninety minutes. That is the whole system.
